Biceps

Dumbbell Incline Curl
The incline positions your arms behind you, allowing you a greater range of motion than you'd get with a standard curl, says Martin Rooney, C.S.C.S., founder of Training for Warriors.
Do this: Lie on an incline bench and let the weights hang at arm's length, palms forward. Curl the weights, pause, lower them halfway, pause 5 seconds, and finish lowering. Do 10 reps.

Chest

Neutral-Grip Dumbbell Bench Press
“Dumbbells don’t lock in your arms like a barbell, so your stabilizing muscles work harder,” says Joe Dowdell, C.S.C.S., CEO of Peak Performance.
Do this: Lie on a flat bench and hold a pair of dumbbells over your chest, palms facing in. Lower the dumbbells to the sides of your chest.
Pause, then press them back up. Do 10 reps.

Core

Half-Kneeling Rotational Cable Chop
“This exercise trains your core for exactly what it's designed to do: provide stability and transfer power across multiple planes of motion,” says Dowdell.
Do this: Attach a rope to a cable station; kneel on your right knee, your left side facing the machine. Rotate as you pull the rope past your right hip.
Do 10 reps, switch sides, and repeat.

Quads

Barbell Front Squat with Heels Elevated
“Elevating your heels helps keep your torso upright, reducing the chance of a lower-back injury,” says Dowdell. It also increases the load on your quads.
Do this: With your heels on weight plates, hold a barbell across the front of your shoulders with your palms facing up.
Squat until your thighs are parallel to the floor. Do 10 reps.

Shoulders

Half-Kneeling Single-Arm Bottom-Up Kettlebell Press
“Holding the bell upside down builds shoulder stability,” says trainer Greg Robins, C.S.C.S., of Cressey Performance. And single-arm reps torch your core.
Do this: Hold a kettlebell in your left hand in front of your shoulder, bottom up. Step forward with your right foot and kneel on your left knee.
Press the bell overhead 10 times. Stand up, switch sides, and repeat.

Back

Dumbbell Chest-Supported Row
“This is the equal but opposite exercise to the bench press,” says Robins. “You’ll correct muscle imbalances while building incredible back strength.”
Do this: Lie facedown on a bench set to its lowest incline. Hold a dumbbell in each hand at arm's length, palms facing back. Row the weights to your ribs, turning your hands so your palms face in.

Triceps

Dumbbell Floor Press
While traditionally thought of as a chest exercise, this move also nails the triceps. “It allows for a greater load on the triceps than a press down,” says Robins. It’s also easier on the elbows.
Do this: Lie on your back on the floor and hold a pair of dumbbells above your chest with your arms straight, knees bent, and feet flat. Lower the weights until your upper arms touch the floor.

Glutes

Barbell Hip Thrust
“This activates your glutes better than any other exercise because it keeps them under tension throughout the entire lift,” says Bret Contreras, C.S.C.S., a trainer based in Phoenix.
Do this: Sit on the floor, your upper back against a bench, a padded barbell across your hips. Squeeze your glutes and raise your hips so your body is straight from shoulders to knees.
Hold 5 seconds. Do 10 reps.

Hamstrings

Barbell Straight-Leg Deadlift
“This exercise teaches the all-important ‘hip hinge,’ which is essential to powerful, safe movement both in the gym and out on the field,” says Contreras.
Do this: Grab a barbell and let it hang at arm's length in front of you. Keeping your knees slightly bent, push your hips back and lower your torso until it’s nearly parallel to the floor.
Do 10 reps.

Calves

Standing Dumbbell Single-Leg Calf Raise
This can be done anywhere there’s a step or platform. “It helps enhance ankle mobility, which will boost performance in other lower-body exercises,” says Contreras.
Do this: Grab a dumbbell and stand on a step or a 25-pound plate. Cross your left foot behind your right ankle, balancing on the ball of your right foot. Raise your right heel.
Do 10 reps, switch sides, and repeat.

This is arguably the No. 1 question I get when I speak around the world. I was asked about it in Thailand, Iceland, Singapore … and virtually everywhere else.
Though my initial response is usually, "Doesn’t it matter what foodsI eat?" I get it—people are just general interested.
To be honest, I’m not a big “supplement person.” Since I first started to work out in 1990, I’ve certainly wasted a ton of money on different products over the years—and also taken many that have merit.
From fat burners to growth “formulas,” creatine to L carnitine, I've tried a bunch hoping I could get bigger, leaner, stronger, and faster. I started out as an overweight kid who started working and eating better to lose weight so I could play football with kids my own age. As I got a little older, I was more interested in putting on muscle. And now, close to 25 years later, I’m most interested in health, feeling great and having, the most energy humanly possible.

Fish oil
To me, this is the most important of them all. Most don’t get enough omega-3 fats. Even if you do eat fish—as I do (usually twice per week) in my mind there is definitely more than enough data and evidence to support a regular omega-3 supplement. I trust Nordic Naturals in the Mohr House. My wife and I both take it. Our kids take it. Omega-3s are the cornerstone of our supplement regimen.
Multivitamin
I have taken a multi now for years as solid insurance. Does it replace a smart diet? Of course not. But as a complement to a clean diet, loaded color, and tons of nutrients, a multi is certainly a nice basic product. I use Rainbow Light’s Men’s One Multivitamin, which is a food based product. I like some of the added nutrients in there—200 mcg of selenium and added vitamin D, for example, providing 800 IUs.
Vitamin D
The more data that continue to emerge, the more I feel this is an essential one. I have been tested in the past and was deficient last time I was. Now that I supplement with 3000 IUs a day, my levels are back within the optimal range. Preventing deficiency is onething—optimizing intake is another. I’m after the latter. The Nordic Naturals fish oil product I take—Arctic Cod Liver Oil + D—has 1,000 IUs in it to kill two birds with one stone.
Whey Protein Powder 
I really don’t even consider this a supplement, but since it technically is, I’ll throw this into the mix. I use this because it’s convenient and I use it  as an easy way to get quality nutrients into my diet, by making shakes with veggies and/or fruit. There are also a lot of fantastic studies that support whey  protein, which is what I take for maintaining lean body mass, fat loss, and more.
Probiotics
Probiotics are the wave of the nutrition future. The more scientists learn about the microbiome, the bacteria in and all over our bodies, the more interested I am in these. There are data that support their use for immunity, regularity, and even weight loss and vitamin D status. I currently use Udo’s Choice.  There are certainly other options and we often rotate as some have unique strains with them.

Overtraining

Every “three days a week” gym hero works out with one eye on the clock, rushing to beat the “59-minute deadline” for fear that he’ll wake up in a hospital bed with the testosterone level of an earthworm.
While few recreational lifters will ever come close to overtraining (“overreaching” is more plausible), the fact remains that older dudes get bogged down faster.
So here’s a checklist of what to do.
  1. Do shorter workouts more frequently. Forty (hard) minutes, six days a week is more tolerable than 80 (hard) minutes three days a week.
    A good rule of thumb: A few hours after you complete a workout, you feel as if you could repeat it.
  2. Avoid grinding reps, especially with heavy barbell work. Those recovery checks you’re writing keep getting bigger while your bank account is only getting smaller.
  3. Use variations of the patient lifter’s method. That is 8 sets of 3 crisp reps with your 5RM.
  4. Manage volume correctly. Volume is great for building muscle, but it can gas you too. Instead, push volume in waves. You could do a month of moderate volume, a second month of much higher volume, and a third month at a lower volume.
  5. On that same note, always bookend very intense or high volume phases with a deloading phase. (Must be longer than one week.)
  6. Skip the barbells every now and then. Between serious volume or intensity “blocks,” skip the heavy barbell work for dumbbells or single-leg variations. Also add in steady-state cardio and mobility drills. It’ll be like adding oil to your lamp.
  7. Steady state cardio is an awesome recovery tool (as long as it isn’t a slog fest). It burns fat, improves mood and mental clarity, and boosts cardiovascular health—things all older guys need.
